Three things do all the work
Everything in this program exists to serve one of these three. If you keep them for 90 days, the result is guaranteed by biology, not luck.
1 · Build, don't shrink
At 48 kg, aggressive dieting would just make you smaller and flatter. A tiny calorie deficit plus hard leg training reshapes instead of shrinks. The scale might barely move — the mirror and the tape measure are the real scoreboard.
2 · Progressive overload
Glutes grow when the work gets gradually harder — more reps, then more weight, then harder variations. Repeating the same easy workout for 90 days changes nothing. Every week you should be beating last week by a little.
3 · Protein is the building material
Training is the signal; protein is the bricks. Without ~90 g a day, the glute work is half-wasted. This is the single most-skipped item — treat it like a bill that must be paid daily.
4 · The curve is built from two directions
The waist-to-hip curve comes from shrinking one number and growing the other. The waist shrinks through the calorie deficit, steps, and deep-core work (planks, dead bugs). The hips widen through the upper and side glute — every band walk, clamshell, kickback, and abduction in this program is aimed exactly there. One warning: no weighted side bends or heavy twisting-ab exercises — they thicken the oblique muscles and make the waist look wider, the opposite of what you want.
The daily non-negotiables
Four numbers. They matter more than any single workout.
Eat like this
Target ≈ 1,400–1,500 calories a day — a small deficit, not a crash diet. Don't count obsessively; hit the protein, keep portions honest, and follow the swaps.
A sample day (~1,450 kcal · ~95 g protein)

Cheap protein that works
- Eggs (the best peso-per-protein there is), chicken breast, lean pork
- Bangus, tilapia, canned tuna, sardines
- Tofu, monggo, Greek yogurt, whey powder (one scoop = the easiest 24 g of the day)
The swaps (no total bans — just trades)
Your training week
Four short sessions (30–40 min), two walk days, one full rest day. Glutes are trained three times a week — that frequency is the secret, not marathon sessions.
Warm-up before every session: 2 minutes marching in place + 15 bodyweight squats + 15 glute bridges, easy pace.
Foundation
Bodyweight only. The goal is perfect form and actually feeling the glutes work on every rep — squeeze hard at the top of everything. Rest 60–90 seconds between sets.

Build
Now we add weight — dumbbells, a loaded backpack, and bands. Reps drop to 8–12; the last 2 reps of each set should feel genuinely hard. Rest 90 seconds on the big moves. This is the phase where glutes actually start growing.

Sculpt
Same structure, crueler execution: more weight, paused reps, and slow 3-second lowering on the key lifts. This is where the shape you built gets carved out. If your joints feel beaten up at any point, take one easy bodyweight week — it's an investment, not a setback.

How to know it's working
- The rule of progression: the moment the top of a rep range feels easy, add weight or switch to the harder variation. Write down what you lifted — memory lies.
- Measure, don't just weigh: every Sunday morning — weight, waist at the navel, hips at the widest point. Weight may stay ~46–48 kg the whole time. The real scoreboard is the waist-to-hip gap: every centimeter the waist drops and every centimeter the hips hold or gain makes the curve stronger.
- Photos every 2 weeks: same spot, same lighting, front and side. Day-to-day you'll see nothing; week 1 vs week 8 you will.
What to expect, honestly
Feel it, don't see it. Workouts stop leaving you sore, glutes "switch on," clothes start fitting slightly differently. The scale does almost nothing — that's normal and correct.
First visible changes. Waist a little tighter, legs firmer, glutes noticeably rounder in the week-8 photo vs week 1. Strength jumps fast here.
The payoff window. This is where other people start noticing. Finish the 13 weeks, retake the photos, and then we build the next block — glutes keep growing for as long as the weights keep going up.
